Gym machines for beginners

If the gym feels intimidating, start with machines: they guide the movement, so you can focus on effort rather than balance. Four machines, the leg press, lat pulldown, seated cable row and chest press or dumbbell bench press, cover your whole body in a 30–40 minute first workout.

How to use each machine

Leg press

Adjust the seat so your knees bend to about 90° at the bottom. Feet hip-width on the platform. Lower with control, then press through your heels without locking your knees at the top.

Lat pulldown

Set the thigh pad so your legs are held down. Grip the bar just wider than your shoulders, lean back slightly, and pull the bar to your upper chest. Let it rise slowly until your arms are long.

Dumbbell bench press

Lie on a flat bench with dumbbells over your chest. Lower them to chest level with your elbows at about 45°, then press up. If you are unsure about getting the dumbbells into position, use the chest press machine instead.

Seated cable row

Sit tall with a slight bend in your knees. Pull the handle to your belly, squeeze your shoulder blades together, then release slowly.

How heavy to go

Pick a weight you can lift for the target reps with 2 reps to spare. On the first day, start light and add weight set by set until you find it. Write down the weights so next time you can add a little.

Gym tips for your first weeks

  • Ask a staff member to show you how to adjust a machine; that is part of their job.
  • Wipe the machine down after use.
  • Go 2–3 times a week. Progress comes from adding a little weight or a rep or two each week.
  • After 4–6 weeks, add free-weight exercises such as goblet squats and dumbbell rows; our dumbbell workout shows them.

Gym or home?

Both work. If you are deciding, our calisthenics vs gym guide compares them.
